Warm up 

Strength:(rest 2 mins between all sets) 

A. Front squats 

5-5-3-3-3 warm up then start first set at 60% build to a heavy set of 3 reps

B. Back squats 

3-3-3-3-3 start off were you left off with front squat and keep building in weight or start @ 65-70%

Light conditioning 

8mins of rowing at 60-70% effort

Mobility/ foam rolling
